Why Recovery Breathing Matters

Climbing is physiologically demanding in ways that are easy to underestimate. The combination of sustained isometric effort, repeated anaerobic bursts, and the psychological load of exposure creates a stress response that doesn't simply switch off when you unclip the rope.

Your heart rate may drop quickly. Your breathing rate may normalise within minutes. But your nervous system — specifically the sympathetic branch, the fight-or-flight system that fires hard during intense climbing — takes longer to settle. And if it doesn't settle properly, the downstream effects are real: disrupted sleep, slower muscle repair, higher cortisol, and reduced readiness for the next session.

Deliberate post-session breathing accelerates that shift from sympathetic to parasympathetic. It's not complicated. It costs ten minutes. The difference is noticeable.

The Full Protocol

This protocol is built from breathing physiology research and adapted for the specific demands of post-climbing recovery. It takes around ten minutes and requires nothing except somewhere to sit or lie down. The four stages address the sympathetic nervous system, HRV, diaphragm reset, and body awareness in sequence.

Cyclic Sighing

Inhale through the nose to about 80% of your capacity, then take a second short sniff to fully top up the lungs. Then a long, slow exhale through the mouth — twice as long as the combined inhale. Repeat for two minutes. This is the fastest-acting breath pattern for reducing stress and heart rate — more effective than any other single technique I've found.

Slow Nasal Breathing

After the cyclic sighing, let breathing normalise — but keep it nasal, and deliberately slow. Aim for around five to six breaths per minute if comfortable. This isn't box breathing with rigid counts; it's a gentle slowing that keeps you in the parasympathetic state. Three minutes here is enough to consolidate the shift.

Diaphragm Reset

Place one hand on your belly, one on your chest. Breathe so only the lower hand moves. The diaphragm takes a lot of load during hard climbing — it's both a breathing muscle and a postural stabiliser. Taking a few minutes of pure diaphragmatic breathing resets the pattern, reduces the accessory muscle tension that builds in your neck and shoulders, and reinforces the mechanics you want to carry into your next session.

Body Scan Breath

Two minutes of free, natural breathing while you scan from feet to head — noticing where you're still holding tension, and using the exhale to let it go. Forearms, shoulders, jaw, brow. This is the transition out of the protocol and back into the rest of your day. It's short. It matters.

The Science Behind the Choices

Why Cyclic Sighing First

Research from the Huberman Lab (Balban et al., 2023) found that cyclic sighing was the most effective real-time stress-reduction breathing technique when compared directly with box breathing and other protocols. The double inhale fully inflates the alveoli, and the extended exhale activates the vagus nerve — producing a measurable, rapid drop in heart rate and subjective stress.

For climbing, this is important because the first minutes post-climb are when the sympathetic nervous system is still running hot. Starting with cyclic sighing cuts through that quickly.

Why Slow Nasal Next

Slow breathing at around five to six breaths per minute has a well-documented effect on heart rate variability (HRV) — a key marker of recovery readiness. Nasal breathing produces nitric oxide, supports oxygen delivery, and maintains the calm state initiated by the cyclic sighing. The combination is more powerful than either alone.

Why the Diaphragm Reset

During hard climbing, the diaphragm shares its postural role with the effort of rapid breathing. Accessory muscles — the scalenes, the sternocleidomastoid, the upper trapezius — compensate. This is part of why climbers carry tension in their neck and upper back after a hard session. Resetting to pure diaphragmatic breathing reduces this residual tension and re-establishes the breathing pattern that supports both performance and recovery.

What to Expect

The most consistent reported effect is improved sleep quality on the night following a hard session. Without a deliberate post-session routine, intense climbing often leaves the nervous system elevated — cortisol still high, sleep fragmented despite physical fatigue. The protocol addresses this directly through the parasympathetic shift initiated in stage one.

Forearm recovery is also affected. The rate at which pump clears and residual fatigue resolves in the days following a session is directly linked to how effectively the nervous system downregulates after effort. Breathing is the fastest tool available for that downregulation.

The physiology is sound. The time investment is minimal. Build it into the end of every session and the cumulative effect compounds across weeks and months.

A Note on Consistency

Like most things in training, the benefits of post-session breathwork are cumulative. One session won't transform your recovery. Ten sessions, done consistently, will. The protocol is short enough that the barrier to doing it is low — but only if you actually build it into your session rather than treating it as optional.

It can be done anywhere — in the car park, on a mat in the corner of the wall, on a flat rock at the crag. The protocol requires no equipment and takes no longer than the drive out of the car park. The barrier is low. The return is high.

The goal is consistency, not perfection. Ten sessions done regularly will outperform one session done perfectly.
